How to Stay Fit for Dirt Biking

A workout routine

Exploring Bali on a dirt bike—especially through the jungle trails of Tabanan, the volcanic slopes of Kintamani, and rugged terrain on our multi-day or enduro tours—requires more than just skill. You need strength, balance, and endurance to take on the wild, off-road trails that make Bali a dirt biking paradise.

If you are planning an adventure trip to Bali then an experience with Bali Dirt Bikes should be on your list, either an enduro adventure or a full multi-day dirt bike tour at one of our locations.

Being physically fit will help you enjoy the ride more and stay injury-free. It helps you to ride longer, tougher trails and helps to prevent injuries. If you ever have taken a long ride on a motor or Bali’s bumpy dirt bike roads, you know that your fitness level has a big impact on how you feel, during the ride and after. So let’s have a look into what fitness area you should focus on and what matching exercises you can do!

Core Strength

When you are preparing yourself for the ride and to stay fit, there are a few specific areas of your body that need extra focus. And one of the areas you’ll use and engage a lot is your core. A strong core is needed for balance and stability, making sure you can maintain control of your bike while riding either through the Tabanan jungle trail or climbing the rugged paths around the Kintamani Volcano.

Exercises:

Planks

Planks are simple but super effective. Just hold a plank position for 30 seconds to a minute or longer if you can. And make sure you keep and make sure you keep your body straight while engaging your core. It’s an easy way to work your whole body at once!

Russian twists

Another exercise focused on your core is Russian twists, you start by sitting on the floor and leaning back slightly, then twist your torso from side to side while holding a weight or just your hands together. Try to do 3 sets of 15 twists on each side and you’ll definitely feel the burn!

Leg Strength

Your legs power the bike and give you the stability you need, so don’t skip that leg day! Strong legs help you with acceleration, braking and controlling the motorcycle. Especially while riding off-road where you need to stand up a lot! Some dirt bikes can be heavy and will need good strength to maintain balance, check out some of the bikes we offer to suit your body,

Here are two exercises to help you build that strength.

Exercises:

Squats

A squat is a great all-round exercise that should be in your workout routine. You strengthen your legs, including your quadriceps, hamstrings, and glutes, but also your core. Adding squats into your workout routine will really help you feel more comfortable on your bike. Start by using your body weight or an empty barbell and as you progress, you can add more weight with plates or by using kettlebells.

Lunges

Lunges are another great choice for building more strength. One of the best things about lunges is that they focus on one side of your body at a time. This helps to isolate weaknesses of your less-favoured side, which helps identify and even out any imbalances in strength.

To do a lunge, step forward with one leg, lowering your hips until both knees are bent in a 90-degree angle. Start 3 sets of 10 lunges on each leg. As you get more comfortable with the right movement, you can also add weights for an extra challenge!

Your Upper Body

Strength in your upper body; your chest, shoulders, back and triceps is beneficial for handling the weight of the bike, for steering and for controlling the handlebars. Also, a strong upper body helps to absorb shocks from bumps and obstacles on those jungle trails.

Exercises:

Push-ups

Push-ups are an exercise you can do anytime, anywhere! It’s a great way to build strength in your chest, shoulders, triceps. and your core.

To get started, simply find a spot on the ground. Start in a plank position with your hands in line with your shoulders. Then lower your body until your chest is almost touching the ground, with your elbows close to your sides. Then, push yourself back up. If regular push-ups are too challenging, you can start by using a bench for your hands or doing knee push-ups.

Deadlifts

Deadlifts are excellent for building overall strength and are especially great for your back and hamstrings. They also help to keep your spine and core healthy, which will reduce the risk of injuries if you ever fall.

To do the right movement of a deadlift, stand with your feet hip-width apart, holding a barbell or weights in front of you. It’s important to keep your back straight as you bend at the hips and knees to lower the weights in front of you. Then push through your heels, squeeze your glutes and core, and return to the start/ standing position. It’s a challenging exercise, and making sure you maintain good form is key. Without it, you’ll risk injuries  easily.

Pull-ups

For more control and stability on your bike, you need strength in your whole upper body and biceps. Pull-ups are another way to build the strength that is needed.

Start by finding a bar and grip it with your hands slightly wider than your shoulders. Hang with your arms fully extended, then pull yourself up until your chin is above the bar. Make sure you hold the grip tight and make the full range of motion. Don’t worry if you can’t do a full pull-up right away, it’s a tough exercise and it takes time to build the strength. Another option is to use resistance bands to help you with the movement.

Shoulder press

An easy-to-access exercise to strengthen your shoulders and triceps is the shoulder press. which are key for steering and stabilising the bike and again, for absorbing shocks from your tricks and jumps.

You can either sit or stand with a dumbbell in both hands at shoulder height. Push the weights straight overhead until your arms are fully extended, then lower them back down. Make sure you do not lower your elbows more than 90 degrees down, engage your core and keep your back straight.

Balance and Flexibility

With a sport that comes with much impact on your whole body, it’s important to not only work on your strength but also on your balance and flexibility. It will give your body the recovery and rest it needs after those hectic and challenging beach or forest rides.

Improving your balance helps you stay steady while riding, making your rides smoother, more fun and safer. Simple exercises, like standing on one leg or using a balance board can make a big difference. Good balance training also improves your mind-to-muscle connection, keeping your coordination sharp for those rides on Bali’s trails.

Stretching is key! During your workouts and before you ride, make sure to set aside some time to stretch those key muscle groups. Try to hold each stretch for about 30- 60 seconds. It works wonders for your flexibility and overall mobility.

Yoga is another way to boost your flexibility while also being relaxed and mentally focused. You can join a class or easily do a few exercises at home. Adding some yoga into your routine keeps you calm and centred, both on and off the trails.
